Sit upright with shoulders relaxed. Look straight ahead, place two fingers on your chin, and gently glide your head straight backwards as if creating a "double chin" without tilting your head down. Hold for 5 seconds; release. Repeat 10 repetitions, 3 times a day. This directly reverses forward head posture and opens posterior facet joints.

2. Isometric Neck Strengthening

Place the palm of your hand against your forehead. Press your forehead gently into your palm while resisting any head movement with your hand. Hold for 5 seconds. Repeat with your hand on the back of your head, then on each side. Perform 5 reps in each direction. Isometrics build deep cervical flexor and extensor strength without joint motion.

3. Scapular Squeezes (Retraction & Depression)

Sit tall with arms resting at your sides. Pull your shoulder blades down and back toward each other, imaging you are pinching a pen between your shoulder blades. Hold for 5 seconds and relax. Repeat 12 to 15 times to activate the rhomboids and lower trapezius.

4. Upper Trapezius & Levator Scapulae Gentle Stretch

Sit on a firm chair and anchor your right hand under the seat. Gently tilt your left ear toward your left shoulder. For the levator scapulae, slightly turn your head downward toward your left armpit. Hold the mild stretch for 20 seconds. Repeat 3 times per side.

5. Thoracic Extension Over a Rolled Towel

Lie on your back with a rolled bath towel placed horizontally beneath your mid-back (bra-line level). Support your head with your hands and gently allow your upper back to drape backward for 1 to 2 minutes. Opening the thoracic spine takes huge compressive stress off the cervical neck.
